Back Pain from Work-From-Home? 7 Fixes That Actually Work

1. Fix your monitor height (not your chair first)

Top of the screen should be at eye level. Most WFH setups place the laptop 15–20 cm too low, forcing the neck into constant flexion. A ₹500 laptop stand fixes half the problem.

2. The 50-10 rule

Every 50 minutes, stand for 10. Not "stretch a bit" — actually walk around. This one habit prevents 70% of the disc-related back pain we see in Mohali IT patients.

3. Strengthen the glutes, not just the back

Weak glutes force the lower back to overwork. Simple exercises — glute bridges, side-lying leg raises — done 3x a week for 6 weeks change everything.

4. Get assessed if pain travels below the knee

Pain radiating below the knee, numbness in the foot, or weakness in the leg is not "just back pain" — it may be sciatica or a disc issue. Get a physiotherapist assessment before it worsens.

5–7: Sleep position, core work, and hydration

Sleep on your side with a pillow between the knees. Add planks 3x a week. Drink 2.5–3 L water — dehydrated discs are stiffer and more prone to injury.
